How to eat for cognition + brain health

Literal brain food

Search "nutrients for brain health" and you'll hit a wall of capsules — mushroom blends, proprietary stacks, compounds named like fighter jets. The premise underneath all of it is that cognition is a feature waiting to be switched on, and the right molecule is the switch.

The brain doesn't work that way. It's the most metabolically expensive organ you have — roughly 2% of body weight, around 20% of your daily energy — and it runs on the same supply chain as everything else. When focus drops off at 3pm, it's rarely because you're missing an exotic compound. Something upstream is short: energy, raw materials, or delivery.

Energy comes first

Your brain has no meaningful energy reserve. It depends on a steady arrival of glucose and on ATP being regenerated fast enough to keep pace with demand — which is where creatine gets interesting.

Most people file creatine under muscle, but the brain maintains its own pool, where it acts as a rapid-recharge system for ATP. The research is most compelling under load: sleep deprivation, mental fatigue, sustained cognitive demand. That's when supply struggles to meet demand, and that's where supplementation appears to help most. People who eat little or no meat start with lower brain stores, which may explain why they tend to show the clearest response.

The other half of energy is stability. Not restriction — pairing. Carbohydrates alongside protein, fat, and fiber arrive more gradually, which keeps the curve steadier and the afternoon less dramatic.

The nutrients that build brain tissue

B12 does important structural work: maintaining the myelin sheath that insulates your neurons, supporting methylation, and helping clear homocysteine. Low status tends to show up as fog, word-finding trouble, and fatigue — often well before bloodwork flags anything clinically deficient. Risk climbs if you eat plant-forward, are over 50 (absorption declines with stomach acid), or take metformin or long-term acid reducers. Folate works in the same pathway, which is why they're usually assessed together.

A few others earn their place. Choline is the direct precursor to acetylcholine, the neurotransmitter behind attention and memory consolidation — eggs are the most concentrated common source. DHA is a structural component of neuronal membranes, not just an anti-inflammatory talking point. Iron carries oxygen and participates in dopamine synthesis, which is part of why low ferritin so often reads as low motivation.

Blood flow to the brain

You can have every nutrient in circulation and still underperform if circulation itself is sluggish. Cocoa flavanols, anthocyanins from berries, and dietary nitrates from leafy greens and beets have all been studied for their effects on cerebral blood flow. This is also the least glamorous argument for eating spinach, and the most durable one.

Caffeine belongs here too. Yerba mate delivers it alongside theobromine and theophylline — related compounds with a longer, flatter curve — which is why the lift from mate tends to feel more even than the same dose from other sources.

What actually moves the needle

No single meal makes anyone smarter. The largest, most reliable improvements in cognitive function come from fixing what's low — B12, iron, sleep, blood sugar volatility — rather than from stacking something new on top of an already-sufficient system. Movement raises BDNF. Sleep clears metabolic waste. Neither is optional, and neither can be supplemented around.
